7 Science-Backed Ways to Curb Your Appetite—Without Weight-Loss Drugs

While our appetite-control system is quite complex, there are easy ways to help you feel fuller for longer for better digestion and weight loss.

If you've ever wondered why some breakfasts keep you satisfied until lunch while others leave you opening the fridge an hour later, the answer lies in your body's sophisticated appetite-control system.

Controlling gastric emptying—the rate at which food leaves the stomach—is often discussed by health experts as a solution for eating less and, in turn, losing weight. But staying full longer is not simply a matter of slowing digestion. “We now also appreciate that appetite is regulated by a complex gut-brain network involving blood sugar levels, gut hormones, nerve signals from the gastrointestinal tract, and regions of the brain that govern hunger and fullness,” says Aaron Yeoh, a gastroenterologist at Stanford Health Care.

While no single trick can influence every part of this complex system, there are simple, science-backed habits to help you feel satisfied longer and make it easier to eat less, whether for weight loss or overall better digestion. "The goal is healthy, well-regulated digestion rather than trying to slow it as much as possible," says Yeoh.

Fill Your Plate With Fiber

If there's one habit scientists consistently recommend for staying fuller longer, "eating more dietary fiber probably has the strongest evidence backing it up," says Jen Messer, a registered dietitian and former president of the New Hampshire Academy of Nutrition and Dietetics.

One reason is that soluble fiber forms a gel in the stomach that slows food movement, while insoluble fiber adds bulk, thereby increasing food volume and helping you stay satisfied longer.

What’s more, when bacteria in the stomach ferment certain fibers, they produce short-chain fatty acids “that stimulate cells to release appetite-regulating hormones, including GLP-1," explains James Hill, director of the Nutrition Obesity Research Center at the University of Alabama at Birmingham.

This matters because GLP-1 helps signal fullness to the brain, slows stomach emptying, and supports insulin release—effects that can reduce the desire to keep eating. Popular GLP-1 medications mimic this natural hormone signaling, but “one of the biggest misconceptions in the GLP-1 era is that these medications work by slowing gastric emptying alone,” Yeoh says. They also act on the brain pathways that regulate appetite and food intake, and help control blood sugar by stimulating insulin release when glucose is elevated, among other mechanisms.

But research supports the effects of improving fiber intake without necessarily taking GLP-1 medications, including a landmark review that found that eating more fiber consistently increases satiety, reduces calorie intake, and supports healthy weight management—findings that subsequent research has reinforced even across more diverse populations.

Despite such benefits, Messer notes that most Americans still consume only about half the recommended daily fiber of 14 grams per 1,000 calories—about 28 grams on a 2,000-calorie diet.

Rather than relying on supplements to make up the difference though, she recommends getting fiber from whole foods such as beans, lentils, oats, berries, apples, vegetables, nuts, seeds, and whole grains—which also provide vitamins, minerals, antioxidants, and other beneficial plant compounds.

Make Protein the Centerpiece of Your Meal

Protein is also highly effective for controlling hunger, as it's widely considered "the most filling macronutrient," says Messer.

Part of the reason is that protein generally takes longer to digest than refined carbohydrates, and protein-rich meals stimulate appetite-regulating hormones "while also suppressing ghrelin, our primary hunger hormone," explains Hill.

Protein also requires more energy for the body to digest and process than carbohydrates or fat. This, combined with its relatively high satiating power per calorie, means that increased protein intake can “lead to weight loss via overall reduced caloric intake," says Jennifer Manne-Goehler, a physician and GLP-1 specialist at Mass General Brigham in Boston, Massachusetts.

Studies reflect such effects, including research showing that higher-protein diets consistently increase satiety, reduce calorie intake, and support healthy weight management.

Getting enough protein doesn't require expensive pills or powders. "Protein-rich foods" are generally sufficient for "reducing hunger throughout the day," says Joan Salge Blake, a registered dietitian and nutrition professor at Boston University. She recommends including at least one protein—such as eggs, Greek yogurt, cottage cheese, fish, poultry, lean meats, tofu, beans, or lentils—with every meal.

Limit Ultra-Processed Foods

What you eat less of matters, too, as limiting ultra-processed foods and refined carbohydrates can help you feel satisfied while also consuming fewer calories.

That’s because such foods are "often rich in refined grains, starches, and added sugars that lack natural food structure,” says Dariush Mozaffarian, a cardiologist and director of the Food is Medicine Institute at Tufts University. As a result, they are absorbed quickly and completely “early in the digestive tract—spiking blood sugar, driving the liver to produce fat, and depriving the gut microbiome of nutrients."

Research supports cutting back, including a landmark study in which people who followed an ultra-processed diet consumed about 500 more calories per day than those eating a minimally processed diet.

Practice Meal Sequencing 

Sometimes it's not just what you do or don’t eat, but the order in which you eat it.

That’s why meal sequencing—eating vegetables and protein before carbohydrate-rich foods—has "emerged as a strong strategy with consistent short-term evidence backing it up," says Messer. Research suggests this approach boosts GLP-1, suppresses ghrelin, and improves glucose regulation.

In one frequently cited clinical trial, people with type 2 diabetes had significantly smaller blood sugar and insulin spikes when they ate vegetables and protein before carbohydrates, despite eating the same foods in the same amounts. A subsequent systematic review reached similar conclusions.

Blake says meal sequencing may also naturally reduce calorie intake because eating fiber- and protein-rich foods first "expands the stomach and delays its emptying, so that you feel more satiated and will eat less at a meal."

Slow Down and Let Your Body Catch Up

As soon as you start eating, your stomach, intestines, and brain begin exchanging fullness signals, but those messages take time to communicate. “Eating more slowly allows time for gut-brain signaling to register fullness before excess food intake occurs," explains Fatima Cody Stanford, an obesity medicine physician and scientist at Harvard Medical School.

Eating slower also keeps stretch receptors signaling satiety for longer, Hill says; and a few small studies have found that people who eat slower tend to consume fewer calories while reporting greater fullness.

Chewing thoroughly can help for many of the same reasons while also giving the brain more time to process sensory signals from a meal, thus producing "an even stronger satiety response on a calorie-for-calorie basis" than eating the same food quickly, says Ciarán Forde, chair of Sensory Science and Eating Behavior of Wageningen University.

Along with chewing more thoroughly, Stanford recommends taking smaller bites, putting your fork down between bites, minimizing screen use while eating, and extending meals to about 20 minutes to give your body's natural satiety signals time to catch up.

Take a Walk After Eating

Research shows that a light 10- to 20-minute walk after meals can help muscles use nutrients more efficiently, reduce the body’s post-meal rise in blood sugar, and even modestly increase the body's natural GLP-1 response, Stanford says. This steadier post-meal blood sugar and stronger satiety signaling can also help prevent hunger from rebounding soon after a meal.

Studies also suggest post-meal walks can reduce circulating triglycerides—the fats that circulate in the bloodstream after a meal—by helping muscles use those nutrients for energy. These are among the reasons Yeoh calls post-meal walking one of “the lifestyle habits with the strongest evidence for supporting the body's natural satiety pathways.”

When Curbing Appetite Isn't Always a Good Thing

These tips aren’t beneficial for everyone, however. For people with gastroparesis, for instance, intentionally delaying stomach emptying can worsen nausea, vomiting, bloating, and lead to poor nutrient absorption.

Those taking GLP-1 medications should also remember that such drugs already slow gastric emptying, so additional digestion-slowing strategies may increase gastrointestinal side effects without providing extra benefits, cautions Stanford.

And people with diabetes who take insulin or sulfonylureas should consult their healthcare team before making major dietary changes because fluctuations in the timing of glucose absorption can affect blood sugar and medication needs. Anyone with irritable bowel syndrome or other gastrointestinal disorders should also be mindful to increase fiber gradually to minimize bloating and discomfort.

It’s also worth remembering that "the biggest benefits usually come from combining several simple habits together rather than a single hack," says Yeoh—so long as you practice them consistently.

“Prioritizing consistency over perfection is key," says Stanford. "Small, repeatable habits often provide the greatest benefit for the least effort."
